The effect depends on when light reaches your eyes, its brightness and duration, and your sleep schedule. When possible, start with morning daylight; therapeutic light boxes are a separate, much brighter option intended for specific clinical uses.
What color light helps you wake up?
Blue-enriched white light has been associated with greater alertness in a small controlled morning study, but the evidence does not establish that blue light is the best choice for everyone. Light’s effects depend on more than its apparent color: timing, intensity at the eye, exposure duration, and the contrast and spectrum of the surrounding light all matter.
In a 2019 study of 15 university students, researchers compared one hour of 500-lux exposure under 6,500 K blue-enriched white light with the same duration under 3,500 K warm white light. The blue-enriched condition produced a greater decline in melatonin and improvements in self-reported alertness, mood, and visual comfort; the difference in cortisol decline was not significant. This small study does not show that the same result will occur for every person or that it improves long-term sleep or health. Read the study in Scientific Reports.
Why color alone does not tell the whole story
Light-sensitive retinal pathways involved in circadian responses are responsive to short-wavelength blue light, but they do not respond only to blue. The National Eye Institute explains: “The cone photoreceptor inputs to the circadian circuity respond to short wavelength blue light, but they also respond strongly to long wavelength oranges and yellows and contrasting light – the colors at sunrise and sunset.” The source’s spelling is “circuity.” National Eye Institute, “Let there be ‘circadian’ light,” February 20, 2020.

Experimental findings also depend on when and how light is delivered. A controlled study of 460-nanometer and 555-nanometer light examined alertness during exposure at biological night; it is not a direct test of an ordinary morning routine. PubMed record.
How to use morning light in everyday life
Start with daylight when practical
Getting daylight after waking is a reasonable everyday starting point. Exposure through a window, outdoors, and under indoor lighting will not deliver the same light at the eye, and this evidence does not establish a universal number of minutes or a single ideal color temperature for healthy people. Avoid treating a blue-tinted bulb or screen as equivalent to daylight or a clinical light box.

Keep timing aligned with your goal
Light can shift circadian timing, and the direction depends on when exposure occurs. The NHLBI says morning light-box use may help move sleep and wake times earlier for some circadian rhythm disorders; light at other times may be used when a later shift is desired. If you are trying to change a persistent sleep schedule problem, discuss timing with a health professional rather than assuming that any bright light at any hour will help. When a light box is different from ordinary lighting
A light therapy box is a bright device used for defined therapeutic purposes, not simply a blue bulb for waking up. For winter-pattern seasonal affective disorder, NIMH describes a UV-filtered 10,000-lux light box used for about 30–45 minutes, usually first thing in the morning. The stated illuminance is meaningful only in relation to where the user sits or stands: lux at the eye changes with distance and position relative to the source. A 2022 review of commercially available phototherapy devices discusses the physical characteristics of emitted light, including the importance of device positioning. Follow the manufacturer’s specified use distance and instructions rather than assuming a lamp delivers its labeled illuminance from anywhere in a room. Peer-reviewed review of phototherapy devices.

Safety and when to seek advice
Light therapy can cause agitation, eye strain, headaches, migraines, or nausea. People with certain eye conditions or who take medicines that increase light sensitivity should consult a health professional before using a light box.
